Paschimottanasana — the west side stretched

Hatha Yoga Pradipika 1.28

Meaning · English

Stretch both legs out on the ground, straight as staves. Take hold of the tips of the two feet with both hands. Rest the brow on the knees, and stay. This, they say, is paschimatana.

The name comes apart in three pieces. Paschima means west, and also the back. A yogi was pictured facing east, toward the sunrise, so the front of the body is the east and the back is the west. Uttana means stretched out. Asana means a seat, a posture. So the name is the west side stretched: the whole back of the body, from heel to head. The verse itself uses the shorter form paschimatana, the west stretch. The plain sense is short. The legs lie on the ground, straight like sticks. Both hands take hold of the tips of the feet. The forehead rests on the knees. The practitioner stays there. The verse says stay, so this is a held posture, not a quick bend and return. The verse gives no reason of its own. The reasons come in the next verse, 1.29, which calls it the best of the asanas and lists what it does. Those claims are in the benefits card. What it asks is four things: straight legs, a grip on the feet, a forward-bent head, and patience. The text's picture has the brow reaching the knees. The lesson shows the beginner's version. The head lowers toward the knees, and the hands take the big toes.

1. Sit tall on the floor with both legs straight in front of you, feet together, toes pointing up. Rest your hands on the floor beside your hips. 2. Breathe in. Raise both arms overhead and lengthen the spine upward. 3. Breathe out. Fold forward from the hips with a long back, and reach to take hold of the big toes. 4. Let the elbows bend out to the sides. Lower the head toward the knees. Your eyes rest on the shins or the toes. 5. Stay here and breathe slowly for five breaths. Let the breath move quietly into the back of the ribs. 6. Keep the knees straight, but do not force. With each out-breath, soften a little more. 7. Breathe in. Slowly come up with a long back, arms overhead. 8. Breathe out. Lower the hands to the floor. 9. Rest, and feel the stretch along the whole back of the body. There is no other side. Both legs work together. Fine points. The fold starts at the hip joints, as if the pelvis tips forward over the thighs, not from rounding the waist. The legs stay still and the feet stay upright. The neck stays long and relaxed, and the head hangs rather than pulls. The text pictures the brow on the knees, but the lesson asks only that the head lowers toward them. How far you go matters less than how evenly the back lengthens.

The stretch runs along the back of the body: calves, the backs of the thighs, the buttocks and the long muscles beside the spine. Holding the toes gives the arms a gentle anchor, so the stretch comes from the hips and the bend of the elbows, not from yanking. The thigh muscles on the front stay lightly working to keep the knees straight. The spine moves into forward flexion, and the hip joints do most of the bending when the fold begins at the hips. The breath is slow because a forward fold presses the belly toward the thighs and limits the front of the ribs. The breath goes to the back and sides instead. The long out-breath is when the muscles let go a little, which is why the lesson asks you to soften with each one. For the mind, the shape is simple and the eyes are lowered. Attention gathers on the sensation along the back and on the count of five breaths. The tradition's account is different. The next verse says the breath, pavana, is made to flow in the west channel, along the back, and that the digestive fire rises. These are the tradition's own terms for what the practitioner feels, not physiology.

The Pradipika, in the verse that follows, calls this the best of the asanas. It says the posture makes the breath move along the back, the west-flowing way. It says it raises the digestive fire, jatharagni, and makes the belly lean. It also says it gives good health to those who practise it. These are the text's claims. This verse carries only the instruction. The Jyotsna's own explanation is not printed here, so none is added.

A tailor has spent the day cross-legged at his machine and stands up with stiff backs of the legs. He sits on the floor that evening and bends forward, and the pull he feels is in the hamstrings and lower back. That is what a seated forward bend mainly does. It lengthens the muscles along the back of the legs and the spine, and many people find it calming when done slowly with long out-breaths. Slow breathing and quiet attention are widely recognised as settling. What has no firm support is the older picture. Nothing in ordinary physiology matches the breath flowing up the back. The digestive fire loosely means digestion and appetite, but no good evidence shows this fold raises it. A slimmer belly from a held fold is also not established. Good health from one posture is a claim for the tradition, not a finding. A stiff hamstring is common and usually loosens gradually, over weeks, with gentle regular stretching.

This page is not medical advice. A teacher can correct what a page cannot, and this fold is best learnt with one. Stop if you feel pain, especially sharp pain in the back, behind the knee or down the leg. Take particular care with a disc problem or sciatica, a recent back or abdominal operation, or a hamstring injury. Pregnancy calls for a teacher's guidance, because the belly is compressed in this fold. High blood pressure and eye pressure problems call for care with the head lowered. Ask a doctor first if unsure. Never force the knees straight, pull hard on the feet, or push the head down. The stretch should feel like lengthening, never like tearing.

If the backs of your legs are tight, sit on a folded blanket so the pelvis tips forward more easily. Bend the knees a little, or loop a strap around the feet and hold the strap instead of the toes. Hands may rest on the shins. To fold deeper over time, reach for the whole foot, then the outer edges, and let the elbows widen. A block under the forehead can support a longer stay. There is no mirrored side, because both legs work together.

Rounding the upper back and dropping the head: fold from the hips and keep the back long. Yanking on the toes to go deeper: let the arms guide and the out-breath do the work. Locking the knees hard: keep them straight but not forced, and bend them if needed. Holding the breath: breathe slowly through five breaths. Letting the feet flop outward: keep them together and the toes pointing up. Straining the neck forward: let the head hang from a long spine.
