Janu Sirsasana — head-to-knee pose

Asanas as Taught Today 24

Meaning · English

Janu Sirsasana, the head-to-knee seat: janu is the knee, sirsa is the head, asana is a seat or posture. Together the name says the head goes down toward the knee. In English it is the head-to-knee pose.

Take the name apart first. Janu is the knee. Sirsa is the head. Asana is a seat, a way of sitting or holding the body. So the name is 'the head to the knee seat', and it describes the shape: one leg stretched out, the head lowered toward it. The pose is not described in the hatha texts. The Pradipika, the Gheranda Samhita and the Shiva Samhita do not teach it. It is modern postural yoga, codified in the twentieth century in the Mysore line of Krishnamacharya and the schools that grew from it. The old texts do describe a close relative, the long stretch of the back of the body, but this one-legged form belongs to the modern tradition. Its place in the old frame is the Yoga Sutras. There an asana is a seat that is steady and easy. Effort is loosened, and the mind rests on the infinite. The same measure applies here. The fold counts as a seat only if the body can stay in it without strain and the breath stays slow. What the pose asks is plain. One leg stays straight and heavy on the floor. The other knee opens out, with its foot against the inner thigh. The spine lengthens, folds forward from the hips, and the head comes down toward the straight leg. It is taught on both sides, one after the other, and then the legs rest.

1. Sit tall on the floor with both legs straight in front of you. Place your hands beside your hips. 2. Bend one knee. Place the sole of that foot against the inner thigh of the straight leg, with the bent knee open to the side. 3. Breathe in, and raise both arms overhead. 4. Breathe out. Turn your chest toward the straight leg. Fold forward with a long back, and hold the foot. 5. Bend the elbows, and bring the head down toward the knee of the straight leg. 6. Stay here. Keep the straight leg resting on the floor, and breathe slowly. Let the gaze rest softly on the shin or the foot. 7. Breathe in. Come up slowly with a long back, and bring the arms overhead. 8. Breathe out. Lower the arms, and stretch the bent leg out again beside the other. 9. Now do the other side in the same way. 10. Finish by resting with both legs straight. Feel the back of the legs released. Fine points. The fold begins at the hips, not in the middle of the back. Think of the chest travelling forward over the leg, with the belly leading the head. The straight leg stays on the floor and the knee is not pushed down hard. Reach only as far as the breath stays slow. If you cannot hold the foot, hold the shin. Never pull hard.

The long muscles at the back of the straight leg, the hamstrings and the calf, lengthen as the trunk tips forward over the hips. The lower back and the muscles along the spine also lengthen. The hip of the bent leg turns outward, which stretches the inner thigh and the groin a little. The muscles at the front of the hips and thighs work gently to keep the straight leg down and to carry the trunk forward. When the fold starts at the hips, the spine stays long. When it starts in the back, the spine rounds and the hamstrings are barely asked at all. The breath has a clear job. The in-breath lifts and lengthens the trunk with the arms overhead. The out-breath goes with the fold, because the belly softens as the chest comes down. Slow breathing inside the pose keeps the fold from turning into a strain. For the mind, the head is lowered and the eyes rest on one place. The attention narrows to the back of the leg, the breath and the weight of the head. The tradition's own account of forward folds is that they quieten the breath, the prana. That is the tradition's account, not a description of physiology.

No verse in the hatha texts speaks of this pose, so there is no old claim to quote. The schools that teach it say it stretches the back of the legs, the hips and the spine, and that it brings a quiet, inward-turning mood. They also say it prepares the body for sitting still, and that doing both sides evenly teaches balance between the two halves of the body. Some teachers add that the fold calms the breath and the mind. These are the schools' teaching, offered as what practitioners report, not as promises.

A mother sits on the floor beside her toddler's play mat. She reaches for her own foot, and finds that her leg stops her well before her hand arrives. That stiffness is ordinary. Regular, gentle stretching of the muscles at the back of the leg is well understood to increase how far a person can reach. Part of this seems to be that the body grows more tolerant of the stretch, rather than that the muscle becomes much longer. Slow breathing while holding a comfortable position is also widely known to help people feel calmer. Both of these agree with the schools' teaching. Some teachers go further and say that folding forward stimulates the organs of the belly or improves digestion. Mainstream understanding has no good evidence for that, and it should be read as the tradition's claim. The same goes for prana. It has no match in modern physiology. What can be said honestly is that the pose lengthens muscles, asks for attention and gives the breath a task. A doctor would add that the spine is better treated with care than with force.

This page is not medical advice. A teacher corrects what a page cannot, and this pose is best learnt with a teacher, not from a page. Stop if there is pain, and do not hold on in the hope that it will pass. Take particular care with a disc problem or sciatica in the back, a hamstring that has been torn, a painful knee on the bent side, a hip that does not open, a neck that is sore when the head lowers, or a recent surgery of the belly, back or legs. A teacher may advise a gentler form or leaving the pose out. In pregnancy, ask a teacher first and keep the fold open, leaving room for the belly. People with high blood pressure or dizziness should come up slowly. Never pull the body down with the arms. Never force the bent knee toward the floor.

Gentler: sit on a folded blanket so the hips rise above the knees and the back lengthens more easily. Loop a strap around the foot of the straight leg and hold its ends, so the chest stays long. Keep the straight knee a little soft if the back of it is tight. Support the bent knee on a block or a rolled blanket if it hangs in the air. Stay upright with a long back if the fold is not available yet. Fuller: as the legs release over weeks, hold the foot with both hands and bend the elbows to lower the head toward the knee, as in the lesson. Practise both sides evenly. Notice which side is tighter, and give the tighter side no extra force.

Rounding the upper back to get the head down: fold from the hips and keep the chest long, even if the head stays high. Pulling hard on the foot: let the arms guide, not drag. Holding the breath: breathe out into the fold and stay with slow breaths. Letting the straight leg roll or lift: keep it heavy on the floor with the toes pointing up. Tilting the hips to one side: sit evenly on both sitting bones, using a blanket if needed. Forcing the bent knee down: let it open only as far as the hip allows. Rushing out of the pose: come up slowly with a long back, arms overhead.
