Kurmasana — the tortoise

Hatha Yoga Pradipika 1.22

Meaning · English

Closing the anus with the two heels, set crosswise, with the mind gathered: this becomes the tortoise seat. So say those who know yoga.

The name is two words. Kurma is the tortoise. Asana is a seat, the way the body is set down and held. So the name is simply the tortoise seat. The verse never says why the shape is called that. The verse describes the seat in three parts. First, the two heels (gulpha, the ankle and heel region) press against the anus, the base of the trunk. Second, the heels are placed vyutkrama, which means in reversed or crossed order. The usual reading is that the heels cross, each foot coming to the opposite side. Third, the one sitting is samahita, which means gathered, steady and collected in mind. The seat is as much an inward state as a leg position. The verse ends by naming its authority: this is what those who know yoga call kurmasana. It gives no reason for the pressure and promises no result. It is a definition, one item in a list of seats. The tradition's form is therefore a sitting form: heels under the body, crossed, mind still. It asks the practitioner to be compact and drawn in, as a tortoise is when it pulls itself under its shell. It does not describe the forward fold with the arms threaded beneath the legs, which is how the lesson on this page shows the pose.

The lesson shows the pose as it is taught today, as a forward fold. It is marked advanced. It is shown for the tradition, and it is learnt only with an experienced teacher. 1. Warm up first with easy seated work for the hips and hamstrings. Do not go straight into the pose from cold. 2. Sit on the mat with the legs wide apart, in a wide seat, knees softly bent and heels on the floor. Sit tall and breathe naturally through the nose. 3. Breathe in and lengthen the spine upward. 4. Breathe out. Slide one arm, then the other, under the knees, palms down and reaching out to the sides. Bend the knees as much as you need to make room. 5. Keep breathing out slowly and fold forward from the hips, bringing the chest down toward the floor. Let the eyes look down at the floor, with the neck long and not craned. 6. Stay a few slow, quiet breaths, in and out through the nose. Like a tortoise drawing in its limbs, the senses are drawn inward. The text gives no count, so let comfort set the length. 7. Breathe in and press lightly into the floor. Come up slowly, chest first, and draw the arms out one at a time. 8. Draw the knees up, lean back and rest, breathing naturally for several breaths. Then rest again, fully. There is no other side. The pose is symmetrical. Fine points: the fold starts in the hips, not the lower back. The knees may bend as far as they must. The shoulders and the neck stay loose. Never pull the arms under or push the chest down. Let the weight of the body and the outbreath do the work.

In the fold, the hamstrings at the back of the thighs, the inner thighs and the muscles of the lower back lengthen. The hips turn outward at the joint, and the spine rounds gently forward. The arms under the knees act as a light brace and help hold the legs open. The big muscles of the legs hold the knees in place, and the effort is meant to stay low. The breath goes out as the body folds, because the belly softens on the outbreath and the hips can then give. In the stay, the front of the body is pressed against the thighs, so the breath is shallow and slow. It moves mostly into the back and sides of the ribs. Forcing it would only tighten the fold. For the mind, the shape closes the body in. The head is low, the eyes look down, the arms are tucked away, and there is little to see or reach for. That is the sense of the lesson's line about drawing the senses inward, as the tortoise pulls in its limbs. It is a picture the tradition uses for attention turning from outside to inside. The text's own form works differently. The heels sit against the base of the trunk. The tradition's account is that this closes the lower part of the body and steadies the mind. That is the tradition's account only, not a physiological finding.

The verse itself names no benefit. It defines the seat and stops, and the Jyotsna printed here says nothing more on it. So the Pradipika makes no claim for kurmasana in the verse. The schools that teach the forward-fold form say it gives a deep stretch to the hamstrings, inner thighs and back. They also say it brings a quiet, inward-turned state of attention, since the body is folded down and the senses have little to follow. They count it among the harder seated folds, to be approached after the easier ones. These are the teaching schools' claims, not the verse's.

A potter has been bent over a wheel since morning, hips open and back rounded, and now sits down on the floor and folds forward between her legs. What is well understood is simple: slow, regular stretching of the hamstrings, inner thighs and back gradually widens the range of those muscles and joints, and a few slow breaths in a quiet position tend to settle the nervous system. That much is ordinary physiology and ordinary experience. The tradition's own ideas are another matter. Pressing the heels against the base of the trunk to steady the mind has no modern basis, and nothing in current knowledge confirms it or refutes it. The drawing in of the senses is a mental picture, not a measurable event. The forward-fold form shown here is not in the old text. It was taught in the twentieth century, notably in the Mysore line. Deep folds with the head low and the legs held wide can strain the hamstrings, the knees or the lower back, which is why the care card points to a teacher.

This page is not medical advice. A teacher can see and correct what a page cannot, and this pose is learnt with an experienced teacher, not from text or video. Stop at any pain, and ease out slowly. Take particular care, or leave the pose out, with a back or disc problem, a hamstring or groin injury, painful knees or hips, shoulder or neck trouble, or high blood pressure, since the head is low and the breath is squeezed. Leave it out after recent surgery, especially of the belly or the area around the anus, and in pregnancy unless a trained teacher guides you. The text's heel pressure at the base of the trunk also calls for a teacher. Never force the knees straight, pull on the arms, or push the chest down. Stiffness is a reason to bend the knees, not to try harder.

Gentler: sit on a folded blanket so the hips rise above the knees. Bend the knees well, and keep a strap or rolled blanket under them for support. Fold only as far as the back stays long, and keep the arms outside the knees at first. A stiff beginner may do only the wide seat with a forward lean, resting the hands or forearms on a block or bolster in front. Fuller: as the hips open, the knees straighten a little and the arms slide further under, with the chest nearer the floor. The text's form, with the heels crossed and pressed under the body, is a separate seat. It is taught by a teacher in its own right. There is no mirrored side, but the crossing of the heels in that older form changes sides on each sitting.

Rounding the lower back to reach the floor: fold from the hips and bend the knees to allow it. Forcing the knees straight: keep them bent until the hamstrings let go by themselves. Pulling the arms hard under the legs: slide them in gently, with the palms down. Holding the breath: let the breath go out as you fold and stay slow and easy through the nose. Craning the neck up to look forward: let the head hang and the eyes rest on the floor. Rushing out of the fold: come up slowly, chest first, and rest.
